Run Smarter, Not Harder: Posture Tips for Injury-Free Running

With running season in full swing, I want to share my video on running posture to help you achieve your best performance.

Running can be simple and enjoyable when you harness your body’s natural spring and the force of gravity. Instead of fighting the run, think about literally falling forward, using your hamstrings to lift your heels up behind you. It’s about efficiency, not effort.

Key Posture Tips for Running Success:

Good posture is essential from toes to nose, both in life and while running. Here’s what to keep in mind:

  • Stand tall but stay relaxed: Focus on keeping your body aligned without tension.
  • Ears over shoulders.
  • Shoulders over hips.
  • Hips over knees.
  • Soft knees over feet.

Now, here’s where the magic happens:

  • Fall forward from your ankles: Let gravity do the work for you.
  • Arms bent at 90 degrees: Swing them front to back like pendulums, without crossing the midline.
  • Pull heels up: With a relaxed ankle, lift each heel up behind you, one at a time.
  • And repeat—that’s running!

Aim for 45 steps in 15 seconds for optimal cadence and foot strike. Check out this quick video to see it in action:

His Results Speak for Themselves – Meet Rockstar Triathlete: Luis Carranza

Since we started at the beginning of the year, Luis has improved 100% in all three sports.

As a busy husband, father, and businessman who travels a lot with a goal of a 5:30 70.3, my Triathlon Transformation Program was ideal. 

We started with all five of the evaluations:

Swim Video analysis and testing
Run video analysis and testing
Bike fit and pedaling mechanics and testing
Strength and mobility assessments, and, of course,
Nutrition Essentials program.

From all of these assessments, I then put together a custom training program for his progressive improvement across the all three sports. 

The training program, along with 24-hour access to the Full Circle Coaching Community and coaches to ask about anything and everything, reassessments every 6-8 weeks, and specific race day logistics about nutrition and pacing…

The results speak for themselves: 

SWIM- started averaging 2:09/ 100 yards- to 1:36/ 100!

BIKE 202 watts FTP to 239 watts FTP

RUN- 7:01, 1-mile run test to a 6:27, 1-mile run test after switching from super cushion shoes to Altra zero drop shoes and improving run strength and stamina.

3 Podiums so far at both Sprint and Olympic distances.

Although we cannot continue training for the goal race in December, I am confident Luis can continue his journey to reach his goal with all the tools we have provided him over the last six months.

What is your “A” race for this season?
Cartagena 70.3 Ironman, 2024


What are your BIG goals?
I aim to obtain a sub 5:30 result at my first half ironman in Cartagena. I aim to drastically improve my swimming technique and get smarter with my nutrition.


What were some of your most significant improvements in performance for each of the following? Swim, Bike, Run, and Nutrition/Health. Please include any Personal Records and Goals achieved.

I literally learned how to swim! I had to restart from scratch and learn proper form and technique with Coach Erinne. This was huge, and I have seen vast speed improvement every month. I also learned and understood how to train with training zones, with purpose, and with proper technique for all disciplines, specifically cycling and running.

I have reached the podium three times now and achieved two PRs for my sprint and Olympic distance triathlons.

Name 2 or 3 things that have made the most significant difference in your journey.
I am learning to swim correctly and use nutrition to fuel my entire race! Improving my running form and technique has made me faster and my legs much stronger.

What excites you the most about being involved in triathlon?
It creates mental fortitude and discipline. I spend countless hours building businesses; this is a healthy way to channel all that energy so it isn’t only going into work.
I love being able to grow and challenge myself and to do it with others who are supportive and also on their own journey! And why not? Athletic improvement is also welcomed!

What would you say to another person who was on the fence about joining our training program?
Do it. Coach Erinne won’t let you slide. She will truly focus on you and help you improve.

What is your “A” race for this season?

World Multisport Championship Long Distance Triathlon

What are your BIG goals?
I have achieved my 2024 goal of being the first in my AG for TEAM  USA at the Worlds and finishing in the top five. I am now focused on qualifying and competing in Kona and the Boston Marathon.

What were some of your biggest improvements in performance for each of the following? Swim, Bike, Run, and Nutrition/Health. Please include any Personal Records and Goals achieved.
I had my best ocean open-water swim at Worlds. I improved by biking FTP to over 300W. In 2024, I broke the sub-one-hour mark for a sprint-distance triathlon. I avoided injuries in 2024 while getting my weight down to 190.

Name 2 or 3 things that have made the biggest difference in your journey
I am realizing that I am a swimmer and that relaxing and working on technique in the water is more important than trying to muscle through endless swim workouts. Another significant learning has been devoting as much priority to nutrition and recover.

What excites you the most about being involved in triathlon?
I love to compete and push myself to new limits, but helping others achieve their goals and improve their health and lives is even more exciting.

What would you say to another person who was on the fence about joining our training program?
It is all about understanding yourself and what you are looking to achieve. Triathlons and endurance sports, in general, are great options for anyone looking for long-term health and happiness. Being part of a group of like-minded people who are all looking to better themselves helps. Having someone to guide you along the improvement journey while avoiding the pitfalls and injuries is priceless.

Which Body Parts Contribute to Running Performance?

What’s up Runners and Triathletes?

Do you know the most important places in the body that contribute to running performance?

Trick question, because running is a total body movement but there are certain areas that are essential to being a stronger runner.

Unfortunately, many of the places we need to be loose and flexible or tight and strong for running are not in good shape because of our daily activities.

Sitting is the new smoking

Sitting for more than 45 minutes at a time is one of the worst things you can do for your running form. Many people sit for more than 5 hours / day, driving in the car or working at your desk slumped forward at your computer at work.

This negatively affects posture and inhibits lung capacity as well as causing low back pain, tight hips and hamstrings. When you add running to the mix, injuries arise.

Running shoe choice is also a factor – high cushion, high heeled running shoes negatively affect running performance despite what the billion dollar shoe industry wants you to believe!

High heels for women and heavy pointed work shoes for men, along with the new trendy 3-5 inch cushion high heeled running shoes can also cause major issues in your running performance.

These shoes elevate the heels and the toes so that all the pressure is placed on the ball of the foot where added stress was not meant to be placed. Your balance and foot strike are greatly compromised with instability instead of shock absorption as you may think!

The results can be foot pain, bunions, hammer toes, neuroma’s, achilles tendonitis, plantar faciitis, runners knee and IT band syndrome, low back pain, and neck pain just to name a few.

Add more running volume and you can be in a world of pain.

I met Karriel at the Integrity Multisport Las Olas Triathlon Triathlon Clinic. He stood in the front row and asked so many great questions I knew he was excited to race. While training for the Las Olas Sprint Triathlon, I attended Coach Erinne Guthrie’s triathlon clinic. After completing the sprint triathlon, I joined Coach Guthrie to participate in the Full Circle Triathlon Coaching Beginner Tri Program.

I joined the program because I successfully applied many insights from the clinic specific to race-day nutrition, visiting the course before the race, and effective transition methods between the swim, run, and bike. Additionally, I wanted to continue my triathlon training more systematically.


What is your “A” race for this season?
Las Olas Sprint Tri – in Spring 2024  – 1:24 was my time 

What are your BIG goals?

My main goal is to compete in a full Ironman.


What were some of your most significant improvements in performance for each of the following? Swim, Bike, Run, and Nutrition/Health. Please include any Personal Records and Goals achieved.

First, I struggled with swimming. I found it challenging to find my breathing rhythm. I developed more confidence in the water after completing the eight-week training program, which incorporated many good swim drills and a one-on-one swim session with Coach Guthrie.

Secondly, my run form improved. I transformed from heel strikes to mid-foot strikes and lighter, quicker feet.

As for nutrition, I improved by being more conscientious about adding more greens/veggies daily and staying hydrated throughout the day and before and after workouts.

Name 2 or 3 things you feel will make the most significant difference in your journey:  
Running:  I learned to breathe through my nose, which provided more respiratory control and less fatigue.

Secondly, the mid-foot strike helped my ability and ease in running more and walking less.

Lastly, learning the difference between training and exercising. I would be remiss not to mention the critical lesson from biking to manage riding within the zones/consistently managing my heart rate.

What excites you the most about being involved in triathlon?
I am motivated by the fitness that triathlon workouts provide and the mental fortitude they develop. I am also driven by the body’s resilience and ability to deliver results through time and conditioning. The camaraderie among triathletes inspires me.

What would you say to another person who was on the fence about joining our training program?

How Personalized Coaching Helped Her Rock Her First Triathlon: Meet Cate Gundlach

Cate reached out a few months ago with the desire to do her first triathlon after living on a boat for many years. With no background in triathlon, she enrolled in the Full Circle Coaching 8-week Beginner Tri Program as her first step on the journey to becoming a triathlete. 

Nutrition and short-term injury needed to be addressed along the way to the finish line. With all the excitement of starting to train and feeling good, she decided to do more than what was recommended and ended up with some pain! It’s so hard not to overdo it when it feels so good. But we must meet our bodies where they are and progress gradually to avoid injury. This is a common situation in the triathlon. Less is more, and consistency always wins over going too fast, too far, too soon. After dialing back on the running and getting her the stretch and strength exercises she needed, she was back on track after two weeks.

Then she mentioned having no energy after her training, so we addressed what her pre and post nutrition looked like and made the adjustments she needed to be able to feel great post training instead of wiped out!

These are the benefits that come with working with  a good coach and system of training and racing that leads to success!

Why did you choose FCC to help you on your triathlon/health and wellness journey?

I have always had an athletic outlet until my career took me to long seasons at sea in the Mediterranean and Caribbean. I began getting very bored of daily jogs and gym life and found co-rec sports dangerous as a Charter yacht captain. There is no time for a broken ankle or serious injury while at sea!!

My inner self knows that I excel with coaching and I need something athletic that provides data and requires accountability. Something in me said Triathlons! So I went online to look for coaching in Miami ~ Full Circle Coaching was it!


What is your “A” race for this season?
KB3 Mack Cycle Sprint Triathlon in May, 2024

What are your BIG goals?

My goals are to be able to compete, not just complete. I like the fast-paced style of the Sprint Triathlons and would like to see myself get faster and stronger in each discipline.
I am not seasoned enough to pinpoint a big goal; however, the human body can far exceed most limitations that we place on it, and I want to be limitless in my Tri efforts!


What were some of your most significant improvements in performance for each of the following? Swim, Bike, Run, and Nutrition/Health. Please include any Personal Records and Goals achieved.


I signed up for the Beginner Tri Program and found myself really liking the correspondence and collaboration on the Training Peaks app with my coach. It creates tangible goals and accountability.
My biggest struggle is finding rhythm and pace in all disciplines. Coach Erinne helps me dial into cadence through our conversations, which I can transfer into honest work.
My first race was KB1 on May 19, 24. My overall efforts were doable, but my nutrition needed to be improved.
My BIGGEST improvement was food.
I went from not having much energy to completing strong weeks of training, building in more dense nutrient filled foods, finding more energy, and recovering quicker, all because I ate better and ate more.

 

Name 2 or 3 things you feel will make the most significant difference in your journey:  
1) Having a Coach has made this journey possible. I would not have held myself accountable for the fire without joining the FCC.
2) The PERFECT AMINO Supplement Erinne recommends has fueled my nutrition and recovery.
3) Miami is the place to be for the community, and the FCC Cheer Factory is EPIC. Everyone was an instant friend and an instant cheerleader for each other. The FCC tribe is very welcoming, and I love that.

What excites you the most about being involved in triathlon?
I am very organized, so I like the night before check listing, packing, and being ready to execute the EARLY morning prep pre-race. Up with the Sun. Arriving early at the race venue, dial into your head space, taking command of my transition station early (before your neighbors crowd in).
Walking the path to the water, vibing with Mother Ocean, and asking her to carry us all safely through our swim- that kind of stuff I love- is how FCC guides us! 🙂

What would you say to another person who was on the fence about joining our training program?

There is no TRI; there is only DO. Jump off the fence and onto the right side of your life’s history!!!

From Fisherman to Triathlete – Meet Rockstar Chris Callaway

From Fisherman to Triathlete, Chris has come a long way over the last few months. Last fall, he reached out to get serious about training for his first 70.3 in Chattanooga in 2024.

Our training methods have proven to be highly effective. We started with his video analysis, field testing, strength, and nutrition, which laid a solid foundation for him to build strength and health before we increased the intensity of his training. We also addressed his nutrition, ensuring he was able to absorb the healthy food he was consuming.

He even got a bonus podium in Key West in a December Triathlon. 

Then, attending Ultimate Tri Camp in February was perfect timing for learning how to climb and descend hills on the bike, run, and swim in cold water with a wetsuit. He acquired many skills at camp to prepare for the conditions at Chattanooga.

Although he had knee pain, we managed it with stem cells, elliptical exercises, strength training, and stretching. I’m super proud of all your progress, and even though your race day result wasn’t perfect, you have come a long way! Race day can be tricky—way to not quit and finish. Let’s get going on the next one—you will be ready!

I met Erinne and the FCC team at a race clinic a few years ago and joined the swim essentials training. I learned so much from tips about swimming techniques and a new way of thinking about my diet. I knew when the time was right that I’d move forward full force to achieve my triathlete goals, and I’m glad I did.

What is your “A” race for this season?
Chattanooga 70.3, a few weeks ago.

What are your BIG goals?
I’m coming back to Chattanooga to improve my time. Also, it’s hard to come this far and not think about a full Ironman at some point 😉

What were some of your most significant improvements in performance for each of the following?

So much to add here. Right off the bat, I came in sick and had knee issues. I was a mess.

Nutrition: The gut healing protocol, tweaks to my diet, and additions of strength and consistent, disciplined training led me to a place I didn’t think was possible.

Swim: I was already a decent swimmer but got faster and more efficient over time; learning to breathe correctly was a big step.

Bike: Having Dennis around on the bike was a game-changer. From the first bike fit to all the ongoing tips during early morning rides and encouragement. I gained a ton of confidence here, and even though I always get anxious around tests, I consistently improved over time.

Run: The run has always been my nemesis, but through better technique and strengthening, I got to a place where I could run pain-free, which is a massive win!

Name 2 or 3 things that have made the most significant difference in your journey.
1. Diet:
there is no getting around this. Garbage in = garbage out, lol. Effort here goes a long way for every other aspect of your life.
2. The team approach is big for me; being consistent and having a sense of accountability gets you to wake up and go even when you don’t want to.

What excites you the most about being involved in triathlon?
It’s a great community! There is a sense of family. Everyone wants you to be your best as you want the same for them. There are lots of highs and lows, but there is someone always around the corner with an encouraging word:)

What would you say to another person who was on the fence about joining our training program?
Get off the fence! I promise you will thank yourself later.

Joseph’s transformation from a newcomer to a standout performer with Full Circle Coaching is a testament to his grit and determination.  Our journey began at the Ride on Ryan Sprint Tri in Savannah in 2023, where he enrolled in my 8-week Beginner Tri program. His hard work paid off when he secured a podium finish in his first Olympic Distance Tri.

Joseph’s achievements are not just a result of his physical training, but also his active participation in the coaching process.  He consistently followed the plan, Completed the workouts, and took the necessary rest during recovery weeks. His dedication was further evident in his regular attendance at our group calls, where he actively asked questions and sought ways to push his limits. He submitted videos so we could work on his technique, and he performed his testing so no junk miles were trained. Every workout had a purpose, and the results speak for themselves.

Why did you choose FCC to help you on your triathlon/health and wellness journey?
I met Coach Erinne at the Ride of Ryan Sprint Triathlon in Savannah in May 2023. I had done a couple of sprint races but knew that I wanted to start doing longer races and to be prepared to perform my best at those races. 

What is your “A” race for this season?
Gulf Coast 70.3 last week. I am about to put together a race plan for the second half of 2024.

What are your BIG goals?
My BIG goals for 2024 were to run my first marathon and half-ironman. Both went well, and I outperformed my initial expectations. I will run the Classic City Marathon (3 hrs 25 mins) in January 2024 and the Gulf Coast 70.3 (5 hrs 8 mins) in May 2024. I have some potential new goals in mind, but I am still letting them marinate in my brain.

What were some of your most significant improvements in performance for each of the following? Swim, Bike, Run, and Nutrition/Health. Please include any Personal Records and Goals achieved.


Swim:
My CSS improved from 1:34/100yds (May 2023) to 1:22/100yds (November 2023)(PR).

Bike: In my first Olympic race in July 2023, I averaged 21.0 mph. In my first half-ironman in May 2024, I averaged 21.3 mph. I recently got a power meter, so racing and training by power have helped a lot.

Run: 1-mile run test improved from 6:03 (May 2023) to 5:42 (February 2024)

Name 2 or 3 things that have made the most significant difference in your journey
(1) Swim drills.
My swimming technique has definitely improved. I had previously assumed that my fitness level was my biggest limiter, and I never did drills at the pool. I would swim long freestyle sets.
(2) Group Training / Accountability. I can push myself harder during group training. I used to only do solo bike rides, but I have gotten to really enjoy group rides. Also, I had my fastest one-mile run test at the Ultimate Tri Camp. Every other run test I had done solo. 

What excites you the most about being involved in triathlon?
I am excited about continuing to connect with people with similar goals or taking on similar challenges. I’m also enthusiastic about continuing to progress in my fitness journey and hopefully continuing to be surprised by what I can accomplish.

What would you say to another person who was on the fence about joining our training program?
Coach Erinne listened to my goals, gave me challenging workouts, and helped me dial in my nutrition plan for the race. Knowing that I was prepared on race day gave me a lot of confidence.

I love being able to support USA Triathlon coaches in the application of their knowledge.

There are many different coaching styles, but with my 27 years of experience coaching thousands of triathletes and hosting over 20 triathlon camps, I believe that including training in more than just swimming, biking, and running is imperative to keeping a triathlete doing the sport they love for a lifetime. 

At Camp, Heather saw firsthand how to coach the campers on the importance of technique in the swim, bike and running can prevent injuries from overusing the repetitive motion of a triathlon with the use of video analysis and metabolic field testing. Learning breath work, Kihara stretching, Eldoa spine strength, foot strength, and so much more can impact her triathlon performance and help her coach the athletes she is coaching.

Why did you choose Ultimate Tri Camp for help in your triathlon journey?
I was at this triathlon camp to earn my CECs for my USAT Certification and improve my form in my swim and run. I knew something was off, but I was still determining what to expect. This was my first triathlon camp ever!

Please share your BIG goals and how Ultimate Tri Camp supported you:
My big goals are to swim 750m under 15 minutes, bike 20+mph, and run a 20-minute 5k
I started my weight loss journey in the fall of 2009. I have lost 100 lbs so far. I fell in love with Triathlon after my first swim, even though I was terrified of the open water. Triathlon and Duathlon Worlds and I have qualified for and competed in Age Group Nationals.

Tell me about your successes so far:

Swim – being more efficient and converting to breathing every 2 strokes instead of 3
Bike – getting my love back for riding outside.  I had been riding on the trainer a lot because of life schedule.   Riding in Clermont during Ultimate Tri Camp was beautiful, and riding in traffic was challenging, but I overcame my fear with the group’s safety.
Run – seeing my form on video during the video analysis and the corrections we made.

What were some of your biggest Improvements in performance at Ultimate Tri Camp?
I learned even more about my gut health. I love the ELDOA, meditation, and yoga. Honestly, it all was excellent.
1) Getting my love back for riding outside
2) Recovery strategies 
3) The Magnesium cream and Perfect Aminos are a game changer

What was your favorite part of Ultimate Tri Camp?
The camaraderie and the edge of competing with everyone—all of it, honestly. If I had to pick the ELDOAs, I have never done them before, but they’re a game changer for sure.

Are You Making This Mistake?

I used to have a friend who was always too tired to do something; Or too busy. or too broke.

She always relied on one of those “reasons” for why she couldn’t achieve something she said she wanted.

And at some point, I got tired of trying to motivate and encourage her.

I still liked her and cared for her but, I realized she was choosing to impose nonsense limitations on herself because she wanted to and because it felt familiar, or because… well, who knows why? But she was clearly making the choice to hold herself back based on false narratives she kept telling herself.

When I realized that, I gave up. 

See, I have learned that people are rarely too tired, busy or broke to do what they want – whether it’s something minor like seeing a movie, or something major like doing a triathlon or getting healthy.

Rather, we tell ourselves these familiar stories so we don’t have to face what’s really holding us back.

Usually, that’s a fear of some kind.

A fear of failure, a fear of embarrassment, a fear of how a new experience might cause us discomfort.

And you know what? That’s fine. Nobody likes to fail or be embarrassed, and some people only want the comfort of familiar experiences, and aren’t ready to stretch.

But at least understand your motivations. Probe your own mindset enough to recognize the limiting self-beliefs you’ve adopted and find ways to move beyond them.

If what you want is important enough, you’ll make it happen. If it’s not, just say so. Accept where you are, and let go!

But, getting into a good feeling place is a key important first step.
